Eating for a Sharper Brain

Supporting my brain health is one of my top priorities as I age. I notice the small losses. A singer’s name or movie title I cannot recall. Evenings feel heavier than they used to after an unusually long workday.

But I notice the gains far more.  I can see the big picture more clearly than I ever could. I catch how things connect and where the solutions live. I can hear what sits underneath someone’s words — the feeling, the motive, the tangled ball of worry they are trying to unwind. I can write and speak in a way that connects. I can recall research I’ve read to words or stories that heal, solve and clarify. And I feel that my overall intellect, perception, and intuition have not declined.  In fact, there are more things I can do now cognitively that I could not do at 25.

I believe these are the gifts of healthy aging. How did I get here? It is hard to say for certain. But the research on brain health keeps pointing to the same handful of levers: movement, sleep, mental health care, stress management, and nutrition. Nutrition is my specialty, and it can do a great deal to keep us sharp. So let’s dig in there.

The Pattern Matters More Than Any One Food

Certain foods lower inflammation in the gut. Some improve sleep. Others increase blood flow to the brain. None of the specific recommendations will surprise you — researchers have studied them over and over, and the answers do not change much.

Here is the part worth holding onto: the strongest evidence for protecting memory and thinking points to an overall way of eating, not to any single superfood. That way of eating is the Mediterranean pattern. A 2025 analysis pooling 23 studies found that people who followed it most closely had roughly 30% lower risk of Alzheimer’s disease and about 18% lower risk of cognitive impairment. A separate long-term study following women for over three decades found the same protection — and the women at the highest genetic risk for Alzheimer’s appeared to benefit the most.

Your Gut Talks to Your Brain

Your gut does two jobs here. It is the doorway through which every nutrient enters your body. It is also home to your personal microbiome — the community of bacteria you build through what you eat and how you live.

That community talks to your brain constantly. Researchers call this the gut-brain axis, and it works through a few clear routes:

●    Fuel for brain cells. When your gut bacteria digest and ferment fiber, they make short-chain fatty acids — small compounds like butyrate. These cross into the bloodstream, reach the brain, and help regulate energy use and the health of brain cells.

●    Lower inflammation. Those same compounds calm the immune cells that sit inside brain tissue. Chronic low-grade inflammation is one of the drivers behind memory loss with age, so quieting it matters.

●    A stronger gut wall. A well-fed microbiome keeps the intestinal lining tight, which keeps inflammatory particles out of circulation.

●    Chemical messengers. Gut bacteria help produce and regulate the raw materials for serotonin, dopamine, and GABA — the chemistry behind mood, motivation, focus, and calm.

People with less diverse gut bacteria consistently show more cognitive trouble. This is why the food list below leans so heavily on fiber, plant variety, and fermented foods. Your gut microbiome feeds on these foods and loves variety – the wider the diversity of plants, fiber and fermented foods, the better.  You are not only feeding yourself. You are feeding the community that feeds your brain.

What to Put on Your Plate

1. Fatty Fish — 2 to 3 servings per week

Salmon, sardines, mackerel, herring, anchovies, trout, canned light tuna.

The omega-3 fat EPA has the best evidence for mood. In trials, the benefit showed up around 1 gram of EPA per day, which is more than most people get from food alone. Two to three servings a week is the food goal. If mood is a specific concern, see the supplement section.

Easy wins: Grilled salmon for dinner, canned sardines or salmon on crackers, salmon burgers, a little anchovy paste stirred into salad dressing.

2. Plant Variety — aim for 30 different plants per week

Count every distinct plant. Each fruit, vegetable, whole grain, nut, seed, bean, herb, and spice counts as one. In the American Gut Project, people who ate 30 or more different plants a week had noticeably more diverse gut bacteria than people who ate 10 or fewer — and plant variety predicted a healthier, more diverse microbiome better than any single diet (like vegan, vegetarian, etc.).  Meaning, you don’t have to be a vegetarian to have a plant-forward, diverse and healthy microbiome.

Within that 30 different plants per week, prioritize:

●    Leafy greens — 6+ servings/week. Spinach, kale, arugula, romaine, chard, collards, bok choy. This is the single most consistent food group in brain research. In one study of nearly 1,000 older adults, those eating about one serving a day of leafy greens declined more slowly — the equivalent of being 11 years younger.

●    Berries — 2+ servings/week. Blueberries, strawberries, raspberries, blackberries. Frozen counts and costs a lot less than fresh.

●    Other vegetables — 1+ serving/day. Aim for color variety.

●    Whole grains — up to 3 servings/day. Oats, barley, quinoa, farro, brown rice, 100% whole-grain bread, whole-wheat pasta.

●    Nuts and seeds — 5+ servings/week. Pumpkin seeds, almonds, walnuts, chia, sunflower seeds. Also your best magnesium source.

●    Beans and lentils — 3+ servings/week. Black beans, chickpeas, kidney beans, lentils, white beans. Fiber plus plant protein plus magnesium.

●    Herbs and spices — daily. Parsley, basil, cilantro, oregano, rosemary, turmeric, cinnamon, ginger, garlic. They all count toward your 30.

●    Extra virgin olive oil as your main fat.

Tracking Tip

Keep a running list on the fridge and reset it every Monday. Most people are surprised to find they hit 15 to 20 without changing a thing. The last 10 come from small swaps: a mixed seed blend instead of one seed, three-bean salad instead of one-bean, a generous handful of fresh herbs or a box of mixed lettuces instead of the usual romaine.

3. Fermented Foods — small amounts, often

Plain yogurt, kefir, kimchi, refrigerated sauerkraut with live cultures, miso, tempeh, aged cheese, kombucha. Just a little bit here and there goes a long way.

In a Stanford trial, adults who worked up to about six small servings a day of fermented foods over 10 weeks increased their gut bacterial diversity and lowered 19 markers of inflammation in their blood. The group eating a high-fiber diet did not see the same jump in diversity over that time frame. You do not need six servings. The point is small amounts often, rather than one big serving now and then.

Servings are small: 2 tablespoons of kraut or kimchi, ½ cup yogurt, ¼ cup kefir, 1 teaspoon miso whisked into soup after you take it off the heat.

If you bloat easily, start with one tablespoon a day and build slowly.

4. Protein at Breakfast — aim for 30 grams

This one is about steady blood sugar, better fullness, and eating less later in the day. It is not about building brain chemicals. It is about keeping your fuel level even so you stay alert and clear instead of foggy at 10 a.m.

Build from these rather than leaning on bacon or sausage:

●    Eggs — 2 eggs give about 12 g of protein plus roughly 300 mg of choline, the best food source there is. Choline supports the brain chemistry behind memory. In a large UK study, intake in the range of about 330 to 355 mg a day was associated with the lowest odds of dementia. More is not better.  Remember, consistency over time is the key. Other sources of choline: salmon, chicken, beef, soybeans, cruciferous vegetables, liver and wheat germ.

●    Greek yogurt or cottage cheese — Dairy packs 15 to 20 g of protein per cup, and it doubles as your fermented food. Choose the unsweetened versions as sugar upsets our microbiome.

●    Tofu scramble or tempeh — Soy foods contain 15 to 20 g of protein per serving, and they count toward your plants.

●    Milk or fortified soy milk — 8 g of protein per cup, and easy to add to oats or a smoothie.

●    Nuts, seeds, nut butter — They vary in protein but usually contain around 5 to 8 g per small handful (like 10-12 nuts), plus they are loaded with magnesium.

●    Beans — Beans are a great source of both fiber and protein, with most beans reaching 7 to 8 g of protein per ½ cup.  Add them to salads, soups, bowls or eggs. Easy!

●    Salmon, fish or canned fish — A great source of protein plus omega-3s.

Three Breakfasts That Hit 30 Grams

●    2 eggs + ¾ cup Greek yogurt with berries

●    Oats made with milk + 2 tbsp peanut butter + hemp seeds

●    Tofu scramble + whole-grain toast + a soy milk latte

5. Magnesium-Rich Foods — daily

Find ways to add magnesium rich foods to your diet by sprinkling them into or on top of your meals.  Pumpkin seeds & chia seeds in your yogurt, almonds & cashews with carrots as a snack, black beans in your taco meat, spinach in your smoothie or salad, whole grain bread instead of white, brown rice and quinoa instead of white rice or pasta, and my favorite … dark chocolate at 70% or higher as dessert!

About half of US adults fall short of the recommended amount. In large observational studies, people eating more magnesium were less likely to be short sleepers and tended to report better sleep quality. Supplement trials have been mixed, which is why food first is the right call here.

6. Whole-Food Carbohydrates — include them, don’t fear them

Whole grains, potatoes and sweet potatoes, fruit, beans, winter squash.

Cutting carbohydrates is common as we age, fed by social media, diet culture, and shaky research from decades ago that refuses to die. What the sleep research shows is that quality is the thing that matters. In a study of more than 50,000 postmenopausal women, diets high in fast-digesting carbohydrates (think sugar, white rice, bread) predicted new cases of insomnia, while whole grains, fiber, whole fruit, and vegetables were protective. The goal is fiber-rich, minimally processed carbohydrate — not less carbohydrate.

The Other Half of the Equation

This eating pattern is defined as much by the food it includes by the food it limits. No one needs to have a perfect diet, but avoiding foods that have a detrimental effect on our health most of the time is another way of preserving our brain health. Foods to limit include:

●    Added sugar and sugar-sweetened drinks

●    Refined, low-fiber starches — white bread, pastries, crackers, sweets

●    Fried and fast food — under 1 serving per week

●    Ultra-processed foods generally

●    Red and processed meat — processed meat consistently comes out worst

●    Butter and stick margarine — reach for olive oil instead

●    Alcohol — less is better for brain health, sleep quality, and hot flashes. No amount has been established as good for the brain.

Supplements Worth Considering

I tell patients to rely on food first. When your diet cannot give you what you need, a good-quality supplement is a reasonable solution.

Supplements are not regulated the way medications are, so choose brands with third-party testing (USP, NSF, Informed Choice). Review anything new with your physician or pharmacist, particularly alongside prescription medications.

Supplement & What the Evidence Shows:

Omega-3 (EPA): ~1 g EPA/day

Best evidence of this group. Look for EPA at 60% or more of total EPA+DHA. Worth considering if fish intake is low or mood is a target.

Creatine monohydrate: 3–5 g/day

The most interesting item on this list. Pooled trials show a small memory improvement in healthy people, with the largest effect in adults aged 66 to 76. Larger doses are under study.

Vitamin D: Per your lab value

Worth correcting if your level is low or sun exposure is limited. Strong for bone health; cognitive trial data are suggestive but inconsistent.

Vitamin B12: Per your lab value

Check if you are over 50, take metformin or long-term acid reducers, or eat little animal food. Correcting a true deficiency matters. Supplementing when levels are already fine has not improved brain health & cognition in clinical trials.

Magnesium: 200–400 mg elemental at bedtime

Glycinate absorbs well and is gentle on the stomach, though it is not the form most trials tested. Threonate is marketed for the brain but has only small, early studies behind it. Skip or ask your doctor first if you have reduced kidney function.

So Where Do You Start?

Buy a Mediterranean cookbook. Follow a few Mediterranean recipe blogs. Or simply start adding these foods in place of the ones we want less of — refined carbs, fried food, fatty meats, sugary treats. The bonus is that this same pattern lowers risk of heart disease, type 2 diabetes, cancer, and death from any cause. It is the way to go, and it is never too late to start.
